Mediterranean Diet Meal Plan for Beginners: Your First Week

A complete 7-day Mediterranean diet meal plan for beginners. Every breakfast, lunch, dinner, and snack is planned out so you can start eating Mediterranean today without any guesswork.

Starting the Mediterranean diet is simple when you have a concrete plan. This 7-day meal plan is built for beginners: every meal uses straightforward ingredients, nothing requires advanced cooking skills, and the whole week follows the core principles of the Mediterranean pattern without any guesswork.

Before you begin, a few ground rules:

  • Extra virgin olive oil is your main cooking fat for everything.
  • Aim for at least two fish meals this week.
  • Drink water as your primary beverage. Coffee and tea are fine.
  • Snacks are optional. Eat them only if you are genuinely hungry between meals.

Day 1 (Monday)

Breakfast: Greek yogurt with mixed berries and a drizzle of honey, topped with a small handful of walnuts.

Lunch: Large salad with chickpeas, cucumber, cherry tomatoes, feta, red onion, and olive oil and lemon dressing. Serve with a slice of whole grain bread.

Snack: An apple and a small handful of almonds.

Dinner: Baked salmon with roasted zucchini and bell peppers, drizzled with olive oil and fresh herbs. Serve with a scoop of quinoa.

Dinner: Baked cod with a tomato, caper, and olive sauce, served with steamed broccoli and whole grain bread to soak up the sauce.

Tips for a Smooth First Week

Batch cook on Sunday. Cook a big pot of lentils, a grain like quinoa or bulgur, and roast a tray of vegetables. These become the base for multiple lunches and dinners.

Keep snacks simple. Nuts, fruit, and Greek yogurt cover almost every snack occasion. Buy them in bulk at the start of the week.

Do not stress about perfection. If you swap a meal or use a different vegetable, that is fine. The pattern matters more than following every meal exactly.

Olive oil goes on everything. A drizzle of extra virgin olive oil on salads, vegetables, grains, and fish is both the flavor base and a core health component of the diet.
